A Program You Can Actually Follow

Thanks for downloading this guide. You're here because you want to race in Kona, and we're going to tell you the truth about what that takes.

Some of what follows will sound discouraging. That's deliberate. Realism is the most useful thing we can give you, because the alternative — a vague promise that anything is possible if you want it badly enough — costs athletes years of work, thousands of dollars, and sometimes the goodwill of the people they love. We'd rather you go in with your eyes open.

Here's the good news: this is a program you can follow. Not an outline of what elite athletes do, but an actual map. It works if you're honest with your family, your employer, and yourself.

We've rebuilt this guide from the ground up for 2026, because almost everything about Kona qualification changed while you weren't looking. The race moved. The qualifying math moved. The number of slots got cut roughly in half. If you read the old version of this guide — or any Kona advice written before the middle of 2025 — some of what you learned is now wrong.

Read This First

Everything Changed

If you've been chasing Kona for a few years, the ground moved underneath you. Three things happened between April 2025 and now, and together they rewrote the whole problem.

1. Kona is in one place again

From 2026, the men's and women's IRONMAN World Championships are back in Kailua-Kona on the same day, for the first time since 2019. The Nice, France era is over, as much as we disagree with that decision. 70.3 World Championships will make a stop in Nice this year and then rotate each year after that. If you were making decisions based on which venue you'd rather race or gaming the alternating-venue calendar — stop. There is one race now.

2. There are far fewer slots

The 2026 qualifying cycle carries 1,913 slots across 40 races. The 2025 cycle carried 4,053. That is a reduction of more than half. One island, one day, one field — and the math is unforgiving.

3. Qualifying is no longer about your age group's size

This is the big one. For decades, slots were handed to each age group in proportion to how many people started in it. Big age group, more slots. That system is gone.

IRONMAN now uses a performance-based system. Every age-group winner still gets an automatic slot. Everything left over goes into a performance pool, where athletes are ranked by age-graded time rather than raw time. We'll explain exactly how that works, and what it means for your target, in Step Two.

One more wrinkle

IRONMAN revised this system in November 2025, less than four months after launching it, and applied the changes retroactively. Men and women now have separate performance pools. Expect further tinkering. Check the current rules before you pick a race.

Consideration One

Qualifying Is A Multiyear Endeavor

In the early pages of Annie Dillard's The Writing Life, a student asks how to get an agent. Instead of answering, Dillard's narrator asks the class whether they're willing to do what's necessary to become a full-time writer. Every hand goes up. Her heart sinks. She wonders whether they understand that one has to take a broad-axe to one's life in order to succeed as a writer.

We're not trying to talk you out of this. We're trying to make sure you know what you're agreeing to. Qualifying for Kona will take the bulk of your time, focus, and energy for years, not months. And you won't be the only one paying. Your family and your closest relationships will pay too.

Concretely: you'll need to average 18–20 hours of training per week across a full season of 40 to 48 weeks, and almost certainly across more than one season. That's 720 to 960 hours a year. It's a part-time job that costs you money instead of paying you.

So sit down with the people you live with and say it out loud. Tell them what you're planning to take on and what it will cost. Triathlon damages relationships when the athlete isn't honest about the stress they're about to introduce. It doesn't have to. But that depends entirely on the conversation you have before you start, not the one you have eighteen months in when everyone is already exhausted.

The build-up rule

Before you can absorb 18–20 hour weeks, you need to have trained a little below that the year prior — somewhere around 700–800 hours. If last year wasn't in that neighborhood, build to it this year and target your qualification attempt for the following season.

Two to three years is the honest timeline. Anything faster is a lottery ticket.

There's a version of this that's genuinely joyful — where the training becomes the point rather than the toll you pay to reach the point. That version requires a runway. Rushing it is how athletes end up injured, resentful, and no closer to the Big Island than when they started.

Consideration Two

You Are Neither Advantaged Nor Disadvantaged

People love to believe that society is average but they, personally, are not. Most keep the flattering half of that belief quiet. The unflattering half we say out loud constantly: I have a slow metabolism; she's more genetically gifted; I didn't grow up swimming.

The factors outside your control matter less than the factors inside it. The odds are that you're an average athlete with average abilities — exactly the person this guide is written for. Invest the time to reduce the impact of what limits you and you can meet this challenge.

Most athletes won't. They won't spend the boring months fixing a catch in the pool, or do the strength work that makes them a more efficient runner. That unwillingness is your opening. The advantage isn't talent. It's the willingness to do the unglamorous work nobody posts about.

Consideration Three

Injury Will Never Be Far Away

What frustrates coaches most about Kona qualification is that the volume required to get there is also the volume that gets athletes hurt. You build to it slowly — years, not months — then listen to your body with real discipline.

You'll take a few detours through illness and injury. That's normal. More than a few and you won't string together the consistency this goal demands. Consistency is the whole game. Everything in the six steps that follow is, one way or another, in service of keeping you healthy enough to keep working.

The uncomfortable math

Six weeks lost to a stress reaction doesn't cost you six weeks. It costs you the six weeks, plus the fitness that decayed, plus the cautious rebuild. Call it three months. Do that twice in a season and your season is gone. Get a stress fracture because you didn't slow down? You lose a year and must start all over again. Yowza.

Step One

Find A Week That Works

You're going to average 16–20 hour weeks for roughly two years. We aren't inventing that number — surveys of Kona qualifiers keep landing there. If you want to play with those athletes, you must do what they've done.

Build a week that holds two long rides plus two or three additional rides, one long run plus three or four additional runs, four to five swims, and two strength sessions. Here's a working model:

At the low end that's 17.8 hours. At the high end, just over 27. Twenty-seven hours is rare air and very few athletes need or want to go there — but the range gives you an honest sense of the time this requires.

Here is something worth considering: the volume you're now contemplating is roughly what the professionals who raced Kona in the 1980s were doing. Training has evolved enormously since then, but the men and women winning that era's race were seriously gifted individuals. You're proposing to train like them.

Before you attempt this

If you didn't train somewhere in the 700–800 hour range last year, don't jump straight to a qualification attempt. Spend this year building that base and aim your attempt at the following season. You'll get there faster by going slower.

Step Two

Learn The New Math

Phase one: automatic slots

The winner of every age group at every qualifying race gets a slot. If they decline, it rolls to second, then third. Since November 2025, if none of the top three take it, it moves into that gender's performance pool rather than the combined one.

Phase two: the performance pool

Everything remaining goes into a pool where you're ranked by your age-graded time, not your finishing time. Your age-graded time is simply your finish time multiplied by a factor assigned to your age group and gender.

That factor is the Kona Standard. IRONMAN takes five years of World Championship results, isolates the fastest 20% in each age group, averages them, and compares every age group back to the fastest. A lower factor is an advantage, and the advantage grows with age.

Worked example

A 38-year-old man finishes in 9:09:25. His factor is 0.9895, so his age-graded time is 9:03:39. A 67-year-old man finishes in 11:00:39 — nearly two hours slower — but his factor is 0.7552, giving him an age-graded time of 8:18:55. In the performance pool, the 67-year-old ranks well ahead.

The strategic consequence is large. Your competition is no longer the people in your five-year bracket — it's everybody in the race, of your gender, adjusted. In your thirties or forties, you're now racing very fit sixty-year-olds who carry a substantial handicap. That isn't a complaint. It's the system, and it rewards excellence at every age. But plan for it.

Your Number

So what do you actually have to run? Below are our estimates of the raw finishing times you'll need on a typical, reasonably fast qualifying course — built by taking the age-graded band that historically produced qualifiers and dividing back out by each age group's factor.

Two caveats. These are estimates: heat, wind, terrain, and the strength of the field all move the number. And because slots were cut by more than half for 2026, we've shifted the historical band faster. Treat the quick end of each range as your real target.

Splits assume roughly eight minutes of transitions and the pacing distribution typical of a strong age-group athlete. Write your numbers down — you'll need them for Step Five.

A coaching note

We don't love outcome goals. Starting from a target time can make athletes obsessive, and obsession produces bad decisions. But Kona qualification is so specific that we must be outcome-focused, but do it responsibly: an outcome goal sets our destination, and then we focus on process.

Step Three

Build A Body That Moves Well

What separates qualifiers from their non-qualifying peers is that they stayed consistent for years. From the outside that looks like luck. It's usually diligence.

Success in triathlon comes from the ability to slow down as little as possible, not from raw speed. And slowing down as little as possible comes partly from movement efficiency — losing as little energy as you can to wasted motion. So get a swim analysis, a bike fit, and a run gait assessment.

Strength training is also crucial. There is limited evidence that strength training will directly make you faster, but if you can move better for longer you will slow down less, and that is the whole goal of Ironman training. In the early and off-season, lift heavy twice a week. As you get into the six months before your race, go down to one heavy lift and one mobility session per week. If you don't work with a coach, please make sure you're lifting safely — hire someone to watch your form for a few sessions.

Then — and this is the part people skip — actually use what the expert told you. These people have spent their careers learning to recognize and correct faults, and they love helping athletes. If you don't follow their advice you've simply wasted the money. Do the drills. Do the technique sessions. Make sure your body has the mobility and stability to swim, bike, and run well.

That athlete who ran past you in the last thirteen miles of your qualifying race — did they go past you with terrible form? They did not.

Step Four

Learn To Love The Pool

Women need to swim faster than about 70 minutes. Men need to be under about 65. If you can already do that, excellent — but you're not finished. You now have the luxury of training for economy rather than speed.

Once you're at that level, start doing what Swim Smooth calls Red Mist work: sets a good bit slower than threshold, usually 3–6 seconds per 100 slower, right around the pace you'll actually swim in the race. Long intervals, more than 300 meters, not much rest. They don't hurt the way fast 100s hurt, but you'll feel them by the end.

If you can't yet swim 65–70 minutes for 3.8k, you get there through technique work (almost certainly your biggest limiter), fitness, and open-water skill. Improving takes volume — usually at least 12,000 yards or meters a week — so go back to Step Three and make sure your shoulders, back, and hips are working properly first.

Should you skip Masters?

Usually, yes. It's a rare Masters squad that's triathlon-specific. If there's one day a week where you know they'll swim threshold sets, go to that one. But most Masters groups never swim an interval longer than 200m, and that just isn't your sport.

Step Five

A High FTP Will Not Get You There

Too many athletes believe the key to endurance sport is a high threshold. Train well and your FTP will rise — but chasing threshold first is the cart before the horse. Your job as an Ironman athlete is to extend how long you can hold a given effort, not to raise the ceiling you can't sustain anyway.

Athletes see that Kona qualifiers hold 75–80% of FTP during their races (normalized power, not average) and conclude that all they need is a bigger FTP, since 78% of a bigger number is a bigger number. Intensity work will raise your FTP — and plenty of the popular tests are designed to flatter it — but it does very little for your race-specific endurance.

To hold a relatively high power for a very long time, these are the traits that matter most:

  • Fat oxidation — using fat as fuel instead of carbohydrate
  • Capillary density — the tiny vessels delivering oxygen to working muscle
  • Mitochondrial count — the factories in your cells that produce the fuel for contraction

Building those takes time and, frankly, a lot of riding — steadily progressing what you ask of your body. At what intensity? Lower than you'd think. Much more in the range of 60–80% of FTP than anywhere near threshold. And here's the pleasant surprise: spend 10–15 hours a week on the bike and your threshold will often rise anyway, because you've improved every structure that threshold depends on.

Do the kilojoule math

Say you need to ride 5:20 to hit your target, and your FTP is 215w. You'll normalize around 77.5% of that, or 167w. Time in seconds (19,200) multiplied by normalized power, divided by 1,000, gives you 3,206 kilojoules of work. You need to be able to do that much work and still run well. So structure your long rides to creep toward 3,200 kJ, eventually passing it in the final months before the race.

On shortcuts

Reverse periodization, high-fat low-carb, sweet spot, HIIT — all of them promise a minimum effective dose. As a coach better than us once put it, metabolic efficiency is just a cute phrase for getting fit. Low-intensity volume improves fat oxidation, and unlike a diet protocol, those adaptations stick around.

Test Your Durability

There's a better way to know where you stand than staring at your FTP. It's called fatigue resistance — it's been showing up lately as "durability" — and it's an old concept that happens to be a very sound one.

Running well at an Ironman requires excellent cycling fitness, because the goal is to start the run as fresh as possible. Here's how you find out whether you have it.

The protocol

  • Warm up well, then ride as hard as you can for one hour. Sign up for a local 40k time trial or just go do an Olympic-distance race. Complete the full 60 minutes and finish thoroughly spent. Say our athlete averages 300w.
  • On your next long ride, ride until you've burned 2,500 kJ. Track it on your power meter.
  • Then ride as hard as you can for one hour again. It won't feel as bad this time, because you're tired and simply can't push as hard. Record the average. Say it's 275w.
  • Subtract: 300 − 275 = 25. Divide: 25 ÷ 300 = 8.33%. That's your drop-off when fatigued.

Ride your bike more

Not where you want to be? The answer is unglamorous: ride more. A lot more. Most Kona qualifiers spend around 60% of their training week on the bike, and most of that time sits at a genuinely chill effort — 55–65% of FTP, or five out of ten on the effort scale.

Moderate means moderate. Neither easy nor hard. Don't overcomplicate it.

You can always spend kilojoules faster. You'll just pay for it later.
Step Six

The Run Is Pacing, Economy, And Nutrition

Let's put the Ironman marathon in perspective. Take a woman who needs to run 3:33 to hit her number. Run that same 3:33 at the Boston Marathon in the women's 18–39 field and she'd finish somewhere around 2,265th in her division. So let's set aside any notion that the Ironman run is fast.

A truly great Ironman athlete isn't quick. She's economical, with an extraordinary ability to stave off slowing down. And since the run comes last, your ability to run in an Ironman is mostly a story about how little energy you spent in the swim and on the bike.

Does that mean you can skip run training? Of course not. But your run training probably just looks like effective marathon training at a slightly lower volume, because you're getting so much aerobic work from the bike and the pool. A good program focuses on:

  • Staying injury-free through sound mechanics
  • Slowly progressing weekly distance until you hit peak volume four to six weeks out — usually six to eight hours of running per week
  • An array of intensities, with the vast majority at "just go run" pace, plus enough genuinely hard running to actually develop speed
  • Patience — running economy is built over years, not months
  • Fatigue resistance, exactly as on the bike: less concern with how fast your long runs are, more with your ability to resist slowing down

And then there's fuel

Good running is about proper pacing on the bike, and the same goes for fueling. You need to know how much fluid and fuel you can tolerate at the specific intensities you'll be racing — and the only way to know is to practice it, repeatedly, in training.

An Ironman is one big problem to solve. Trial and error is the method. By race day you should know exactly what you're taking in and when.

Step Six, Continued

The Fueling Numbers

Nutrition deserves a real conversation with your coach, but we're comfortable going out on a limb with the following. We know now that an athlete who maintains glycogen stores through the day performs substantially better than one who doesn't. In general, more is better.

On the bike

  • Start at 24–32oz of sports drink per hour — roughly 750–1000ml, or about 1–1.33 standard bottles — and work upward in training. We'd call a standard bottle 20–24oz, or 600–750ml
  • Aim for a total of 80–100g of carbohydrate per hour across drink and food combined. Yes, you can go higher — but consider that the science hasn't really supported high carbohydrate consumption leading to performance yet. 80–100g/hr is perfectly acceptable
  • Salt and sugar dissolved in water is non-negotiable. Make sure your drink is genuinely salty: 500–1500mg per bottle, which is a big range. If you can't get your sodium tested, you'll have to experiment
  • Solid or semi-solid food matters too — don't try to do it all in liquid

On the run

  • Take sports drink and water at every aid station — roughly 4–6oz per station on average
  • Aim for a total of 50–75g of carbohydrate per hour

On sodium

Most people lose around 1g of salt per liter of sweat. Aim to replace roughly 75% of that. But "most people" isn't you — the variation between athletes is enormous, and guessing at it is one of the most common ways a well-trained athlete loses a race in the last ten miles.

Stop guessing

You can determine your actual sweat rate and the sodium concentration of your sweat with a Precision Hydration sweat test. We run these out of our mobile testing van if you are local to Oregon. Athletes routinely tell us the relief of finally having real numbers is worth the test on its own.

Play around with every kind of fuel you can find. The gel that works beautifully for your training partner may be the thing that ends your day. This is genuinely individual, and the only lab that matters is your own long ride.

Conclusion

Why Are You Doing This?

That isn't a rhetorical question, and it isn't meant to dissuade you. It's the most useful question in this entire guide.

Is it for glory? Rewards? The 'grams? Assuaging your ego? We don't think those are good reasons to go to Kona. Race results have become commodities — things to acquire — and the acquisition is very often not worth what it costs. Extrinsic motivation also has a short shelf life. It won't fuel you through the fourth consecutive winter of five-hour trainer rides.

On the other hand: if you love this stuff, can't get enough of it, are genuinely curious about what your body is capable of, and the people you live with are in it alongside you — then jump in with both feet. Qualifying for Kona really is a moon shot. It takes planning, timing, execution, luck, and a lot of support.

We'll also say this, because we think our sport has been too focused on this one prize for too long: qualifying for Kona is not the default goal of every triathlete. You are every bit as much a triathlete racing your local Olympic-distance event as the person who goes through all of this hoopla for a slot. For plenty of athletes the expense — financial and personal — is simply too high, and we heartily applaud the people who look at it honestly and decide it isn't for them.

That's a real answer to the question. It's not a lesser one.
